Hi Team, there's a lot packed into this week — and it ends with a proper community Sunday. Here's what's coming up.
Monday kicks off with heavy Back Squats, followed by a descending couplet of Wall Balls and Push-Ups. Shoulder fatigue adds up quickly here: keep the wall balls moving in larger sets and break the push-ups into smaller, manageable chunks from the start. Consistent movement and short, controlled breaks are the key.
Tuesday continues the Deadlift progression with sets of 8, followed by a workout of running, Deadlifts and Toes-to-Bar. Settle into a sustainable pace on the runs so you come back ready to go straight to the barbell and the rig.
Wednesday builds on the October Monthly Challenge with five rounds of Bike, Box Step-Ups and Rope Climbs. Find a pace you can hold across all five rounds instead of going all out early.
Thursday pairs GHD Sit-Ups and Burpees for five rounds. Keep a steady rhythm on the GHDs and move consistently through the burpees. Afterwards there's a Bench Press strength piece to finish.
Friday starts with a Hang Power Clean + Push Jerk piece focused on smooth barbell cycling and efficient transitions. Then comes the Hero workout "Jack" — a 20-minute AMRAP of Push Press, Kettlebell Swings and Box Jumps. Pacing is everything here: consistent sets and controlled transitions all the way through.
Saturday closes the training week with a partner workout — Dumbbell Farmer Carry, rowing and synchro Goblet Squats. Communication and smooth transitions will keep you both moving as the fatigue builds.
Two things happening on Sunday — come by for one or both:
Tip for the Sound Bath: bring an extra blanket. And if you have epilepsy or are in the first 12 weeks of pregnancy, please talk to Angy beforehand.
The big picture: Monday brings plenty of shoulder volume, and Friday's Hero workout will really challenge you to manage your effort. If you train five or more days a week, Wednesday's intervals are a great opportunity to dial the intensity back and use the day as active recovery.
You don't have to go 100% every day to make progress — smart athletes know when to push and when to pull back.
Let's have a great week of training! 💚
🏋️ Our 8-week strength cycle — click to open
Our strength cycle started on October 5. Here's what we're focusing on:
Each week includes at least one barbell complex combining different movements, grips, loads and rep schemes. The goal is to improve your strength, efficiency and confidence when cycling a barbell.
We're following a structured progression:
This week is week 3 — sets of 8. As the reps come down, the weight goes up. In the second half of the cycle we repeat the progression and you'll see how much stronger you've become.
Remember: progress takes time. Trust the process, focus on good technique, and enjoy getting stronger!

Denkt dran: Fortschritt braucht Zeit.
Want stronger pull-ups, better toes-to-bar or more control upside down? Our Gymnastics block focuses on the foundations that make those skills easier to build — and more useful in your regular CrossFit classes.
Tuesdays: Lat & Hollow Conditioning
We'll work on pulling strength, lat engagement and a strong hollow position — key for strict pull-ups, kipping pull-ups, toes-to-bar and other bar gymnastics. Expect strict pull-up progressions, ring rows, hollow holds and controlled pulling and core work.
Thursdays: Handstand Balance & Skill
The focus shifts to handstand control, balance and confidence upside down. Instead of simply trying to move faster, we'll work on finding a stable position first — the basis for better handstand walking and stronger HSPU. Expect wall handstand drills, freestanding balance practice, controlled handstand walking progressions and HSPU strength work.
Why join? Because better gymnastics isn't just about "getting a skill". More strength, control and body awareness will also help you move more efficiently in workouts and make complex movements feel less chaotic. And you absolutely don't need to have pull-ups or handstands yet — every session includes progressions for different levels, so you can start where you are and build from there.
