We're kicking off October with a new Monthly Challenge, the start of a new strength cycle, a Hero workout and a classic CrossFit benchmark. There's a lot happening this week, so make smart choices on the higher-intensity days and use the other days to move well and recover.
Monday kicks off with a 15-minute Power Clean & Jerk progression — sets of 5, then sets of 3, finishing with singles every 30 seconds. You'll use three different weights, building from light to your heaviest as the reps come down. The key is picking weights that let you stay consistent through every interval. Then comes the October Monthly Challenge: 15 minutes of Max Box Step-Ups. This is also your first step toward *Chad* in November, so focus on a smooth, sustainable cadence rather than racing out of the gate.
Tuesday brings a gymnastics skill session on Kip Swings and Bar Muscle-Up transitions, building on last week's low-bar work. If it suits you, take the skill to the rings. The workout is the Hero workout "Jason" — high-volume air squats first, then increasingly larger sets of muscle-ups. The workout completely flips as it goes, so manage your heart rate early and get more methodical as the gymnastics volume climbs. There are plenty of scaling options to make this one work for everyone.
Wednesday is a Dead Stop Bench Press session with the focus on control and stability at the bottom of each rep. The workout is a 3:3:3:4 AMRAP with 75 Double-Unders, 20 Burpees-to-Bar and Max Calorie Air Bike in the remaining time. Get through the double-unders efficiently and leave yourself at least a minute for the bike. The bike isn't an all-out sprint — push the pace, but stay able to recover in the one-minute rest between rounds.
Thursday starts the new Deadlift progression: 3 sets of 12, building from moderate to a heavy 12-rep set. The workout is a 9-minute AMRAP of Sit-Ups, Deadlifts and Hang Power Snatches. The barbell is light enough to move quickly, but the volume adds up. Resist going unbroken on the deadlifts if it costs you your grip for the hang power snatches. The sit-ups are your reset station — keep moving and use the clock to find a sustainable pace.
Friday brings the classic benchmark "Kelly": five rounds of a 400 m run, 30 box jumps and 30 wall balls. This is a long effort, so settle in early instead of treating round one like a sprint. Use the run as your reset, keep the box jumps controlled with a jump-up and step-down, and try to keep the wall balls unbroken or close to it. Around five minutes per round is a great target if you can hold it.
Saturday is a team-of-two sprint with Bike and gymnastics. Each of you completes four sets: Bike + Chest-to-Bar for sets one and three, Bike + Toes-to-Bar for sets two and four. Push the bike knowing you'll recover while your partner works, then aim to keep the gymnastics to one or two sets. If you're consistently breaking into three or four, scale the reps to keep the flow.
There's a lot packed into this week, so smart scaling and knowing when to turn the RPE down will matter. Monday, Tuesday and Friday are the bigger intensity days, while Wednesday and Thursday can be taken at a more comfortable pace. Talk to your coaches, make the right adjustments and have fun with it.

October brings a new strength cycle, plenty of benchmark workouts, and a little Halloween fun. Here's what's ahead:
Our new 8-week strength cycle starts this week.
We kick things off on October 5 with a Power Clean & Jerk cycling baseline test. Over the coming weeks you'll regularly work on barbell cycling using different movements, grips, loads and rep schemes. The goal: become more efficient with the barbell, build strength, and get better at moving different loads confidently — especially when things get challenging.
On October 8 we also test a 12-rep Deadlift. From there we work through a structured progression:
As the reps come down, the weight goes up. In the second half of the cycle we repeat the progression and you'll see how much stronger you've become.

Das ist zugleich euer erster Schritt Richtung *Chad* im November — sucht also eine ruhige, haltbare Kadenz, statt gleich loszustürmen.

Die Stange ist leicht genug für zügiges Arbeiten, aber das Volumen summiert sich. Widersteht der Versuchung, die Deadlifts unbroken zu machen, wenn euch danach der Griff für die Hang Power Snatches fehlt. Die Sit-Ups sind eure Reset-Station — bleibt in Bewegung und findet über die Uhr ein haltbares Tempo.

Drückt auf dem Bike, weil ihr euch erholt, während euer Partner arbeitet — und versucht, die Gymnastics in ein bis zwei Sätzen zu schaffen. Wenn ihr regelmäßig in drei oder vier Sätze zerfallt, skaliert die Wiederholungen, damit der Flow bleibt.
In dieser Woche steckt viel drin — kluges Skalieren und das richtige Gespür, wann ihr den RPE runterdreht, sind entscheidend. Montag, Dienstag und Freitag sind die intensiveren Tage, Mittwoch und Donnerstag dürfen entspannter angegangen werden. Sprecht mit euren Coaches, passt an, was anzupassen ist — und habt Spaß dabei.

Der Oktober bringt einen neuen Kraftzyklus, viele Benchmark-Workouts und ein bisschen Halloween-Spaß. Das steht an:
Unser neuer 8-wöchiger Kraftzyklus startet diese Woche.
Los geht es am 5. Oktober mit einem Baseline-Test im Power Clean & Jerk Cycling. In den Wochen danach arbeitet ihr regelmäßig am Barbell Cycling — mit unterschiedlichen Bewegungen, Griffen, Gewichten und Wiederholungsschemata. Das Ziel: effizienter an der Stange werden, Kraft aufbauen und verschiedene Lasten sicher bewegen — gerade dann, wenn es fordernd wird.
Am 8. Oktober testen wir außerdem einen 12er-Deadlift. Von dort arbeiten wir uns durch eine strukturierte Progression:
Je weniger Wiederholungen, desto mehr Gewicht. In der zweiten Hälfte des Zyklus wiederholen wir die Progression und ihr seht, wie viel stärker ihr geworden seid.

Tuesdays: Lat & Hollow Conditioning
We'll work on pulling strength, lat engagement and a strong hollow position — key for strict pull-ups, kipping pull-ups, toes-to-bar and other bar gymnastics. Expect strict pull-up progressions, ring rows, hollow holds and controlled pulling and core work.
Thursdays: Handstand Balance & Skill
The focus shifts to handstand control, balance and confidence upside down. Instead of simply trying to move faster, we'll work on finding a stable position first — the basis for better handstand walking and stronger HSPU. Expect wall handstand drills, freestanding balance practice, controlled handstand walking progressions and HSPU strength work.
Why join? Because better gymnastics isn't just about "getting a skill". More strength, control and body awareness will also help you move more efficiently in workouts and make complex movements feel less chaotic. And you absolutely don't need to have pull-ups or handstands yet — every session includes progressions for different levels, so you can start where you are and build from there.
